Quick answer

How should I plan a beginner strength week?

Start with two or three non-consecutive days, 10 to 20 minutes each, covering the main movement patterns (squat, push, hinge, pull, balance). Keep the effort at a level you could repeat, and add time or reps only when it feels comfortable. U.S. guidelines recommend muscle-strengthening activity on 2 or more days a week for adults.

How the planner builds your week

Every session draws from the same prewritten library of beginner-friendly movements used in the Sturdy app. The planner rotates through movement patterns so each session covers your legs, upper body pushing and pulling, and balance. Beginners get only gentle movements. "Returning" and "Already regular" unlock moderate options, and choosing a band or dumbbells adds movements that use them.

  • 5 minutes becomes a Quick Movement session: three movements, one easy round.
  • 10 minutes: four movements, one round.
  • 20 minutes: six movements, two rounds.
  • 30 minutes: eight movements, two to three rounds.

What it doesn't do

The planner doesn't know your health history, so it can't tell you what's safe for you. It doesn't use medication timing, and it never makes a day harder on its own. If you have a medical condition, a recent injury or fracture, dizziness or pain, or restrictions from your clinician, follow their guidance.

Using it week to week

Missed a day? Move it or let it go. A week with one session still counts. When the current plan feels easy for two weeks in a row, try adding a few reps, a second round or a band. Your plan is stored only in this browser. It doesn't transfer into the app.
